Chapter 4
Keep the Rice, Fufu, Jollof, Garri, and Plantain

Starches are mainly energy foods, not failed foods. Ask: What can I keep? What should I notice? What can I pair with it?
Same food, different build
- Jollof
- Measure the rice; add visible protein and vegetables.
- Fufu
- Choose the amount; let soup protein and greens carry more of the meal.
- Egusi
- Read the whole pot: seed, oil, protein, greens, and water.
- Plantain
- Choose preparation, frequency, and portion alongside protein.
Keep the dish. Change the role each part plays.
Rice
Keep: white rice, brown rice, basmati, parboiled rice, or the rice your household will actually eat.
Notice: the cooked amount, second helpings, and what covers the rice. In the West African food table, boiled white rice provides about 115 calories and 2.3 g protein per 100 g. That is a food comparison, not a prescribed serving. Rice is not expected to be the meal’s main protein.
Pair: fish, chicken, lean meat, beans, eggs, or tofu, plus vegetables or greens.
Jollof
Keep: the tomato, pepper, onion, spice, and memory in the pot.
Notice: there is no single nutrition number for “jollof.” Two cooks can use different amounts of rice, oil, stock, meat, and vegetables and produce different yields. Notice how much oil enters the pot, the rice portion served, fried sides, meat cut, and sweet drinks.
Pair: make the protein visible. Grilled fish or chicken can turn jollof from a mostly-starch plate into a more complete meal. Add vegetables in or beside the rice as your recipe allows.
At a celebration, decide before the plate is full. Enjoyment does not require guilt—or every side.
Fufu and other swallows
Keep: the swallow that belongs with your soup. Cassava fufu, plantain fufu, amala, banku, ugali, and pap differ; do not treat them as identical.
Notice: state and portion. Wet cassava fufu is about 165 calories per 100 g in the official table; dry flour is more concentrated before water is added. A dry scoop and prepared ball are not interchangeable. Serve an initial amount and pause before returning.
Pair: build the soup around a clear protein anchor and vegetables or greens where the dish allows. The swallow does not need to disappear; it needs to share the meal.
Garri and eba
Keep: garri as eba, soaked garri, or another familiar use.
Notice: dry garri is concentrated—about 351 calories per 100 g in the table. Water changes eba weight and volume, so one “ball” value misleads. Soaked garri may also collect sugar, milk, and groundnuts.
Pair: for eba, use the same soup strategy as fufu. For soaked garri, decide whether it is a snack or meal and make the protein and additions deliberate rather than automatic.
Plantain
Keep: ripe or unripe plantain, whichever you enjoy.
Notice: cooking method. In the same regional food table, boiled ripe plantain entries are roughly 127–151 calories per 100 g, while one deep-fried ripe plantain entry is 375 calories per 100 g. These are not a controlled experiment using one identical plantain, but they clearly show why frying and oil absorption can change energy density.
Pair: eggs, beans, fish, chicken, or lean meat. Boil, roast, grill, air-fry, or measure the fried portion.
Egusi
Keep: the thick, satisfying soup and its place at the table.
Notice: egusi seed contains protein and substantial fat—roughly 20–28 g protein and 44–45 g fat per 100 g dried seed in varying entries. Finished soup changes with seed, oil, meat, fish, greens, and water.
Pair: let fish, chicken, lean meat, or another defined protein carry the anchor role. Use egusi for the flavor and body it contributes. Increase greens where the recipe and your preference allow, and pay attention to added oil and the amount of swallow served.
Restaurant and party portions
A restaurant plate is an offer, not an instruction. Divide, share, or take food home. At a party, build one plate you can see. Make the portion yours.
